in kilometres

Four plans, from your first kilometre to your first marathon — plus a full pace chart and the heat adjustment nobody tells you about until your second summer. Everything here is metric, because that is what our roads are marked in.

Read this first

The five efforts

Every session in every plan is one of these five. Learn them by feel first and by pace second — on a hot Karur morning your body is the more honest instrument.

Easy

Full sentences, no gasping. Most of your running lives here. If you can't hold a conversation, slow down.

Long

Easy effort, more time on your feet. Start slower than feels necessary. Finishing strong beats starting fast.

Steady

Comfortably strong. Short sentences only. The pace you could hold for about two hours if pushed.

Threshold

Comfortably hard. A few words at a time. Roughly the pace you could race for an hour.

Intervals

Hard, but repeatable. Around your current 5K race effort. Never so hard that the last rep falls apart.

Around eighty per cent of your weekly running should be at easy effort. The hard sessions only work because the easy ones let you recover enough to do them. Running your easy days too fast is the single most common reason a plan stops working.

Pick one

Four plans

Each plan assumes one rest day minimum, a group long run on Sunday, and honest easy running in between. Nothing here is a promise — it is a structure. Repeat any week you are not ready to move on from. The plan waits.

Before every quality session: ten minutes easy, a few dynamic drills — leg swings, high knees, heel flicks — then four to six strides of about 100 m, building to fast and relaxed. Never start a hard session cold.

What the words on each row mean

Easy
Conversational. Full sentences, no gasping. Most of your running.
Long
Easy effort, more time on your feet. Start slower than feels necessary.
Steady
Comfortably strong. Short sentences only.
Threshold
Also called tempo. Comfortably hard, a few words at a time — about one-hour race effort.
Active recovery
The easy jog between hard repetitions. Keep moving and stay relaxed; do not stand still.
10K effort
The pace you could race for ten kilometres today.
5K effort
The pace you could race for five kilometres today. Hard, but repeatable.
Fartlek
Quick but controlled bursts inside an easy run. Never a sprint.
Strides
Around 100 m building to fast and relaxed, then walk back. Form, not effort.

How the plans are built

Base
Aerobic base. Volume builds gently; the hard work stays light.
Build
The engine. Threshold and interval work arrives, long runs stretch out.
Peak
The sharpest weeks. Longest runs, hardest sessions, most fatigue.
Taper
Volume drops, intensity stays. You cannot gain fitness now, only lose it.
Race
Arrive fresh. Everything this week serves Sunday.
Recovery week
Every fourth week steps back so the previous three can be absorbed. It is not optional.

Start to 5K

For anyone who has never run before. Three sessions a week, laid out day by day, never on back-to-back days. Walk five minutes before and after every session. Walking is part of the plan, not a failure of it.

Running minutes in each week banner count running only — the walk breaks between repetitions, and the five-minute walk at each end, are not included.

Five runs a week across 20 weeks, laid out day by day and periodised into base, build, peak and taper. Do not start this without a year of consistent running and a half marathon already finished. The marathon is not a longer half; it is a different event.

Run a 5K as hard as you honestly can, then find your time in the first column. Everything else follows from it. Re-test every couple of months and move the whole row down as you get fitter.

All paces are per kilometre. Ranges are deliberate — run the slower end when you are tired.

What that 5K predicts

A rough guide to what the same fitness is worth over longer distances. It only holds if you have actually trained for the distance — a fast 5K does not, on its own, buy you a marathon.

Predictions get less reliable the further you go. The half and marathon columns assume you have also done the specific training for that distance, not just carried this 5K fitness across.

Heart rate zones

Pace tells you how fast you are going. Heart rate tells you what it is costing you — and on a hot Karur morning those two things come apart. Heart rate is the more reliable of the pair. The five zones below are the same five efforts this page has used throughout.

Running in the heat

Every pace chart ever published assumes cool weather. Ours rarely is. On a warm, humid morning the same effort produces a slower pace — that is physiology, not weakness. Adjust the target and keep the effort.

The other half of it

Strength, recovery, race week

Running is what the plans measure. It is not the whole of what makes them work.

Two sessions a week

Wednesday is core, Friday is strength. Both are in the plans by name, and both are written out in full here. Neither needs a gym: where a fit ball is used, a floor alternative is given underneath.

Almost everything below is an anti-movement exercise — you are training the trunk to resist rotating, arching and collapsing rather than to curl up. That is what the core actually does at the moment of footstrike, and it is why there are no sit-ups here. The other theme is single-leg work, because running is not a two-legged sport.

Core session — Wednesday
  1. Around the World2 sets × (front plank 30 sec · left side plank 30 sec · reverse plank 30 sec · right side plank 30 sec) 60 sec between sets
    All four sides of the trunk in one block. Harder version: lift the top leg on the side and reverse planks.
  2. Roll-out2 × 10, slow and controlled 60 sec between sets
    Let the extension out slowly — the control coming back is the whole exercise. No fit ball: kneeling roll-out on a towel, or dead bug 2 × 10 each side.
  3. Hamstring march2 × 10 (both legs = 1) 60 sec between sets
    Hips stay HIGH throughout. No fit ball: single-leg glute bridge 2 × 10 each side.
  4. V-sit3 × 5 60 sec between sets
    Heels and hands touch the ground at the same time. No fit ball: hollow-body hold 3 × 20 sec.
  5. Running man3 × 5 (left + right = 1) 60 sec between sets
    The most running-specific movement here. No fit ball: bird dog 3 × 8 each side.

    Only if you have gym access; the session above works without it. Choose a weight you could still manage two more repetitions with. The point is not to hurt yourself.

Recovery is where you get faster

Training is the stimulus. The adaptation happens afterwards, and only if you let it.

Questions we get

How many days a week should a beginner run?

Three, on days that are not back to back. Your body adapts on the days between runs, not during them. Once three days a week feels routine — usually after two or three months — add a fourth.

Can I train through the Karur summer?

Yes, with adjustments. Start ten minutes before sunrise, slow your target pace using the heat table on this page, carry water on anything over eight kilometres, and shorten or move a session when the morning is unusually hot. Hold the effort constant and let the pace go.

How fast should my easy runs be?

Slow enough to hold a conversation in full sentences — effort is the better guide here, and the training pace table on this page gives your own range in numbers. Most runners run their easy days too fast, and it is the single most common reason a training plan stops working.

Should I run every day?

No. Every plan here includes at least one full rest day, and beginners need more than one. Running streaks look impressive and cause injuries. Consistency measured in months matters far more than consecutive days.

When should I replace my running shoes?

Somewhere between 500 and 800 kilometres for most road shoes, though it varies with your weight, your gait and the surfaces you run on. Track it roughly. New aches in the knees, shins or feet that appear without any change in your training are often the shoes rather than you.

Do I need a gym for the strength sessions?

No. Both the core and the strength session are written to be done at home with nothing but the floor. A fit ball helps and is worth the small cost, but every fit-ball exercise has a floor alternative listed beneath it. The machine block is optional and only there for people who already have gym access.

Do I need a heart rate monitor?

No. Every session on this page can be run by feel, and learning to read your own effort is a more durable skill than reading a screen. A monitor is most useful for one thing: keeping easy runs genuinely easy, which is where most runners go wrong.

I missed a week. Do I start the plan again?

No. If you missed a few days, pick up where you left off. If you missed two weeks or more, drop back one or two weeks and rebuild from there. Repeat any week you are not ready to move on from.
